Taming the Sunday Scaries: Small Steps to Start Your Week Calmly
What are the “Sunday Scaries”?
That churn in your stomach on Sunday afternoon has a name. The “Sunday Scaries” are those jitters about Monday and the week ahead. They’re common. They’re fixable. With a few small habits, you can soften the edges and start the week feeling steadier.
Start by naming it
Anxiety shrinks when we label it. Say, “I’m noticing Sunday worry.” This simple step moves your brain from threat mode to problem-solving. No judgement. Just noticing.
Do a 15-minute Sunday reset
Short beats perfect. Set a timer for 15 minutes and do a light reset. Stop when the timer ends.
- Empty your bag or backpack and repack with essentials.
- Check your calendar and highlight only the top two priorities for Monday.
- Lay out clothes, prep lunch, charge devices.
Tiny actions reduce uncertainty, which is rocket fuel for anxiety.
Make Monday smaller
Plan a “soft start.” Choose one task that takes under 20 minutes and do it first. Keep it specific.
- “Reply to the client email about timings.”
- “Review tomorrow’s meeting notes.”
- “Write the opening paragraph of the report.”
Also add one nice thing to Monday: a favourite lunch, a walk at lunchtime, a podcast on the commute. Having something to look forward to changes the emotional colour of the day.
Write it out, then shrink it
Grab a pen and paper and brain-dump every “what if” and worry. Don’t censor. Then sort them into A) actionable or B) background noise. Turn A items into tiny next steps for Monday. Let B items be. Thoughts are not facts. This technique draws on principles from CBT, which helps us separate unhelpful thinking patterns from reality.
Use a calming micro-routine
You don’t need a full yoga class. Pick a three-minute sequence you can repeat every Sunday.
- Box breathing: in 4, hold 4, out 4, hold 4 (repeat four times).
- Drop your shoulders, unclench your jaw, soften your gaze.
- Place one hand on your chest, one on your tummy. Breathe where your hands are.
Consistency beats intensity. Same time each week if you can.
Set gentle boundaries with screens
Doom-scrolling fuels dread. Try one boundary that fits your life.
- No work emails after 6pm on Sunday.
- Move news apps to a folder so they’re less tempting.
- Charge your phone outside the bedroom.
Create a Sunday “closing ritual”
End the weekend on purpose. Keep it simple and repeatable.
- Brew a herbal tea.
- Light a candle and read 5 pages of a book.
- Note three good moments from the weekend.
Rituals tell the nervous system, “We’re safe. We’re done.”
